Protein-Stable · Blood Sugar Balanced · Hormone Supportive

A warm, grounding breakfast designed to stabilize blood sugar, protect muscle, and keep you full for hours, with easy adjustments for perimenopause and hormonal support.

Ingredients (Base Version)

  • 30–40g whole rolled oats

  • 2 ounces apple (about ½ small apple), diced
    or ½ cup berries

  • Cinnamon (add pumpkin spice in the fall)

  • Water to absorb

  • 7–8 oz liquid egg whites

  • ½–1 tbsp almond butter (or peanut butter)

  • ½ tsp honey (optional)

  • Optional: 1 tbsp ground flax seeds or hemp seeds

  • Pinch sea salt

Fruit portions can be adjusted up or down depending on training demands, blood sugar sensitivity, and overall carbohydrate targets.

Instructions

  1. In a small pot, combine oats, 2 oz diced apple (or berries), cinnamon, and water.
Simmer until soft and water is absorbed.

  2. At the same time, microwave egg whites in a microwave-safe bowl for about 2 minutes, stirring halfway if needed.

  3. Mix the cooked egg whites into the oatmeal.

  4. Stir in nut butter, optional flax or hemp seeds, and honey.

  5. Finish with a pinch of sea salt and enjoy warm.

The texture becomes creamy and almost cake-like once combined, with a balance of comfort and structure.

🔬 Approximate Macronutrients (Balanced Version)

  • 1 tbsp almond butter

  • 1 tbsp flax

  • ½ tsp honey

Calories: ~380–410
Protein: ~34–38g
Carbohydrates: ~40–44g
Fat: ~14–16g
Fiber: ~7–9g

This creates:

  • High protein for muscle protection

  • Moderate carbohydrates for steady energy

  • Supportive fats for satiety and hormone signaling

  • Fiber for blood sugar stability and estrogen metabolism

🌿 How to Adjust for Hormonal Support

To promote hormonal balance, especially in perimenopause, increase protein toward 35–40g in the first meal and include at least 1 tablespoon of healthy fats from nut butter, flax, or hemp seeds. Slightly increasing fiber through flax or berries supports estrogen metabolism, while adequate carbohydrates signal safety to the nervous system and prevent cortisol-driven crashes. Fruit portions can be increased on strength-training mornings or reduced slightly on sedentary days. The goal is not restriction, but signaling nourishment, stability, and metabolic safety to the endocrine system.

🌾 A Note From Shannon

I have been eating a version of this warm breakfast during the fall for almost 13 years.

It is filling because of the volume from the fiber in the oats and fruit. It provides lean, easily digestible protein. I get to choose the type and amount of fat based on the flavor I want or the nutrients I am looking to add that day. And it supports my blood sugar beautifully for the rest of the morning.

You can easily increase the carbohydrate or fat if you need more fuel, and just as easily decrease it if your day is lighter. That flexibility is part of why it has remained a staple in my routine.

It is simple. It is structured. It is adaptable.

And I hope it gives you ideas for creating a breakfast that feels both nourishing and sustainable for you.
